The recovery aisle runs on a quiet sleight of hand. A study finds that a supplement lowered a soreness score by a point, or dropped a blood marker of muscle damage, and the label turns that into "speeds recovery." But feeling slightly less sore, and having tidier bloodwork, are not the same as being able to lift, jump or run as well as you could the day before. That last thing is what recovery actually means, and it is the thing most recovery supplements do not deliver.
Here is what the trials show, graded on the outcome that matters, plus the one catch that can quietly work against you.

- Soreness fixes itself. It peaks 24 to 72 hours after a hard session and fades in a few days on its own.

Soreness, damage and recovery are three different things
Almost every argument about recovery supplements comes from blurring three separate things, so it is worth pulling them apart before we grade anything.
Soreness is the ache you feel a day or two after hard or unfamiliar exercise, delayed-onset muscle soreness, and it is measured by asking people to rate it on a scale. The catch is that a soreness score does not track how much muscle damage actually happened; you can be very sore with little damage, or badly damaged with modest soreness.
Damage markers are substances such as creatine kinase that leak from stressed muscle into the blood. They are convenient to measure, but they are an indirect signal whose validity for reflecting real muscle damage is genuinely debated, and a lower reading does not reliably mean you have recovered.
Function is the one that counts: how much force you can produce, and your range of motion. Researchers who study this consider the loss and return of maximal voluntary strength the best available measure of muscle injury and recovery. When a supplement lets you squat, sprint or jump closer to normal the next day, it has done something real. When it only softens a rating or a blood test, it may not have.
The honest baseline, before any supplement
Soreness is self-limiting. It peaks somewhere between 24 and 72 hours after the session that caused it and then resolves on its own within a few days, with or without intervention. It is a normal part of adapting to a new stimulus, not an injury to be medicated away.
Your body also protects itself for free. After a single bout of an unfamiliar eccentric exercise, the same workout causes dramatically less soreness and damage the next time, an adaptation called the repeated-bout effect. No supplement comes close to that protection, and it is the reason easing into new training beats any pill.
Against that backdrop, the things with the largest effect on how you feel and perform tomorrow are not on any supplement shelf: enough sleep, enough total food and protein, and light movement rather than total rest. Everything below is a small addition on top of those, at best.
The three tiers of evidence
Here is the whole field on one grid, graded by which of the three things each supplement actually moves. Read the fourth column, real performance recovery, as the one that decides whether something is worth buying.

"Yes" means at least one credible meta-analysis or well-controlled trial; "small" means real but minor; "no" means no reliable effect. A GRADE-rated umbrella review of the field reached the same general picture: a short list of supplements reliably move markers and soreness, and almost none reliably speed functional recovery.
Tart cherry and the polyphenols
Tart cherry is the poster child of the recovery aisle, and a good illustration of the soreness-versus- function gap. The anchor meta-analysis found that its effect on soreness was only small, while its effect on recovering strength was moderate, which is actually the more useful finding. A network meta-analysis of eight supplement classes found tart cherry and pomegranate were the only ones that significantly reduced soreness at 48 hours.
But the enthusiasm outruns the data. A 2026 review funded by the cherry industry itself still found that soreness was significantly reduced in only 6 of 22 trials, strength recovery in 7 of 14, and athletic performance in just 4 of 10. And in well-controlled studies using actual next-day performance, tart cherry often does nothing: in trained water-polo players it changed no performance or recovery measure at all. Where it looks best is endurance events, where it reliably calms the inflammation and oxidative stress of something like a marathon and speeds the return of strength.
The honest read: tart cherry is a real but modest tool, and its best use is loading for several days around a competition you have to perform in, not everyday gym soreness. Curcumin and turmeric
Curcumin, the active compound in turmeric, has a similar profile: meta-analyses find a small reduction in soreness scores and a clear drop in creatine kinase, with the better-designed trials occasionally showing faster strength recovery too. One crossover trial of a bioavailable form found strength loss after damaging exercise was roughly halved at day four, and an elite-athlete study found it preserved next-day sprint power. But other meta-analyses find no significant benefit on soreness or damage markers once trials are pooled, so the effect is inconsistent.
The one thing that clearly matters is absorption. Plain curcumin is barely absorbed, so the trials that work use enhanced forms, with piperine, a phospholipid or nanoparticle delivery. As with tart cherry, its anti-inflammatory action is also the reason not to take it around every session during a muscle-building block.
Omega-3 and fish oil
Omega-3 fatty acids follow the familiar pattern with one twist. Recent meta-analyses find a moderate reduction in soreness scores and lower damage markers such as creatine kinase; a 2026 pooled analysis put the soreness effect at a standardized mean difference of about -0.75. But a dedicated eccentric-exercise meta-analysis found the real-world soreness reduction was statistically significant yet clinically trivial, and a systematic review concluded omega-3 adds nothing to hypertrophy or strength beyond training itself. In the one clean dose-response trial, only a high 6 grams a day reduced soreness; 2 and 4 grams did nothing.
Two practical points. Omega-3 is not an acute fix: it has to be taken for several weeks to build up in the muscle, so grabbing a capsule after a hard session does nothing. And unlike the antioxidant vitamins below, omega-3 does not appear to blunt training adaptations, and one 10-week resistance-training trial even found it improved strength gains. Beetroot: the one that moves performance
If the theme of this article is that supplements move soreness scores more than performance, beetroot is the exception worth knowing. The nitrate in beetroot is best known as an endurance aid, but a meta-analysis found it also accelerated the recovery of isometric strength at 72 hours (standardized mean difference 0.54) and of jump performance across 24 to 72 hours, the actual-function outcome almost everything else misses. A separate analysis confirmed a small ergogenic effect on muscular endurance and strength.
The effects are modest, and beetroot is not usually marketed for recovery at all, which is part of why it is underrated here. Doses in trials run around 400 to 800 mg of nitrate, roughly 250 to 500 mL of juice, taken for a few days around hard training. It is a more defensible recovery buy than most of the products actually sold for the job.
Creatine, protein, BCAAs and HMB
The supplements sold for building muscle get repurposed for recovery, with mixed honesty.
Creatine is the best-supported supplement for strength, and close to useless for soreness. Trials measuring strength, soreness and range of motion after damaging exercise generally find no benefit, even though creatine does lower the creatine kinase marker. Its one recovery-relevant trick is helping refill muscle glycogen faster when taken with carbohydrate, which matters if you train hard twice a day. Protein is the real recovery foundation, within limits. Whey has the best evidence for restoring muscle function after hard training, though the effect is only small to medium, and one controlled trial found extra protein did not improve strength recovery or soreness at all. The win is hitting your total daily protein target, which our protein guide lays out, not buying a special recovery blend.
BCAAs reduce a soreness score in pooled analyses and lower damage markers, but the benefit is conditional, mainly in trained people, at higher doses, after mild-to-moderate damage, and it does not become faster functional recovery. Since BCAAs are three of the amino acids already in any complete protein, they are close to redundant once your protein intake is adequate, which is the case we make in do BCAAs work.
HMB is the clearest example of the marker-versus-function gap: it reliably lowers creatine kinase and LDH, and the official position stand endorses it for recovery only in hedged language, but it does not deliver faster real recovery in healthy people. The full case is in our HMB review.
The antioxidant trap
This is the part no supplement label mentions, and the single most important thing on this page. Many recovery supplements work by fighting the oxidative stress and inflammation that exercise produces, and up to a point that eases soreness. But that same oxidative stress is part of the signal that tells your muscles to adapt and get stronger. Blunt the signal too hard and you may blunt the adaptation.
The clearest evidence is for high-dose vitamin C and vitamin E. In a controlled trial, 1,000 mg of vitamin C and 235 mg of vitamin E daily blunted the mitochondrial adaptations to 11 weeks of endurance training. In older men, the same kind of high-dose vitamin C and E cut the lean-mass gain from 12 weeks of strength training roughly in half, from 3.9 percent in the placebo group to 1.4 percent, though their strength gains were not affected. And in a landmark study, high-dose antioxidants blocked some of exercise's metabolic benefits, including its improvement in insulin sensitivity. Vitamin C reliably lowers oxidative markers after exercise, but it does not speed functional recovery, so you get the possible downside without the upside.
The practical upshot is a use-case rule. Antioxidant-based recovery aids, including tart cherry and curcumin, are most defensible when performing well tomorrow matters more than adapting from today's session, the days around a race or a competition. During a training block whose whole point is to get stronger or fitter, dosing them around every session may work against you in theory, but this is a precaution rather than a proven effect: the clear blunting evidence is for high-dose vitamin C and E, and a pooled analysis of polyphenol supplements found no significant effect on strength or lean-mass gains.
What to skip
Some staples of the recovery shelf have little behind them for this purpose.
Magnesium is sold for "sore muscles" and cramps, but the evidence is about neither DOMS nor exercise cramps: a review found magnesium does not meaningfully prevent cramps, with no trials at all in exercise-associated cramping. It is worth taking if you are deficient, not as a recovery aid. Glutamine and taurine have thin, inconclusive evidence for recovery and no dedicated meta-analysis supporting them. And high-dose antioxidant "recovery" formulas built around vitamin C and E belong in the previous section: actively worth avoiding around training you are trying to adapt from.
A reasonable rule for the whole aisle: if a product's evidence is a lower creatine kinase reading or a point off a soreness scale, treat that as interesting, not as a reason to buy.
How to actually recover faster
If you do want to use one of the few supplements with a real case, here is what the trials actually used and what to honestly expect from it.

These are the four with the least-bad evidence for something beyond a soreness score. None is a substitute for the basics below.
- Sleep first. It is the highest-leverage recovery tool there is, and it is free.
- Hit your protein target across the day, from food where you can. Total intake matters more than any recovery-branded powder.
- Move on rest days. Light activity generally eases soreness better than lying still.
- Progress gradually. The repeated-bout effect means easing into new training prevents more soreness than any supplement removes.
- Match the supplement to the moment. Around a competition you must perform in, beetroot, tart cherry or curcumin are reasonable. During a block built to make you stronger, skip the antioxidant loading and let your body adapt.
- Do not megadose antioxidant vitamins for soreness. There is no recovery payoff and a plausible cost to your gains.

Can supplements slow down my gains?
High-dose antioxidants can, which is the most important and least-known catch in this whole category. Vitamin C and vitamin E taken daily in large doses can blunt the very signals that make your muscles adapt: in trials they reduced the mitochondrial response to endurance training, cut the lean-mass gain from strength training roughly in half in older men, and blocked some of exercise's metabolic benefits. A meta-analysis found the pooled effect did not reach significance, so the risk is not settled, but there is no upside to megadosing antioxidants for soreness and a real possible downside. This is different from the small food-level amounts in tart cherry or a normal fish-oil dose.
Does creatine help with recovery?
Not with soreness or next-day function, despite being the best supplement for building strength. Trials that measured what a trainee cares about, strength, soreness and range of motion after damaging exercise, generally found no benefit from creatine, even though it does lower the blood marker creatine kinase. There is no single best one, and any page that names one is selling something. But the biggest levers are not supplements at all: sleep, adequate food, and not increasing your training load faster than your body can adapt.
The bottom line
Recovery supplements are not useless, but they are oversold, and the reason is a measurement trick: lowering a soreness score or a blood marker gets sold as speeding recovery, when the two are not the same. Most of the popular options, tart cherry, curcumin, omega-3, BCAAs, HMB, do the first and rarely the second. Beetroot is the quiet exception with the most direct evidence for recovering actual performance, and creatine and protein earn their place for other reasons.
The biggest levers were never supplements: sleep, enough food and protein, easy movement, and sensible progression. And the one thing to actively avoid is megadosing antioxidant vitamins for soreness, which can cost you the adaptations you are training for. Spend on the basics first, and treat the pills as a small, situational finish.
