Ask how much protein you need and you will hear everything from “the RDA is plenty” to “one gram per pound, minimum.” Both camps can point to real science, which is why the question feels harder than it should. The honest answer depends on three things: your body weight, your goal, and your age. And in January 2026, new federal Dietary Guidelines set a target well above the long-standing minimum.

The short answer
- The RDA of 0.8 g/kg (0.36 g/lb) is a minimum to prevent deficiency, not an optimal intake.
- The 2025-2030 Dietary Guidelines for Americans set a goal of 1.2 to 1.6 g/kg a day, about 90 to 120 grams for a 165 lb adult.
- For building muscle, gains level off around 1.6 g/kg (0.7 g/lb); 2.2 g/kg (1 g/lb) is a generous ceiling.

The RDA is a floor, not a target
The Recommended Dietary Allowance for protein is 0.8 grams per kilogram of body weight per day, about 0.36 grams per pound. The current value comes from the Dietary Reference Intakes set by the Institute of Medicine, which based it on a 2003 meta-analysis of nitrogen balance studies. That analysis estimated the average adult requirement at about 0.65 grams of good-quality protein per kilogram, and the intake that covers 97.5 percent of healthy adults at about 0.83; the official figures are 0.66 and 0.8. The 0.8 figure itself has been essentially unchanged for more than 70 years.
Two things about that number tend to get lost. First, it was designed to estimate the minimum intake that prevents a loss of body nitrogen, in other words to avoid deficiency, not to optimize muscle, strength, or healthy aging. Second, the method behind it has been challenged. When researchers reanalyzed nitrogen balance data with a different statistical model, they got a somewhat higher safe intake of about 1.0 gram per kilogram. When they measured requirements with a newer technique called indicator amino acid oxidation, they got higher numbers still: an average of about 0.93 and a safe intake of about 1.2 grams per kilogram for young men, and similar safe intakes of about 1.24 to 1.29 for adults over 65. Not everyone agrees. A 2025 meta-analysis of nitrogen balance studies, pooling data from 395 people, again landed on an average requirement of about 0.65 grams per kilogram.
The fair summary: 0.8 is enough to avoid deficiency for most healthy adults, and there are good reasons to think many people do better with more. Plenty of people do not reach even the RDA. In U.S. national survey data from 2005 to 2014, up to 46 percent of adults aged 71 and older fell short of 0.8 grams per kilogram.
The new 2025-2030 guidelines: 1.2 to 1.6 grams per kilogram
In January 2026, the U.S. Departments of Agriculture and Health and Human Services released the 2025-2030 Dietary Guidelines for Americans. They set protein serving goals of 1.2 to 1.6 grams per kilogram of body weight per day, adjusted for individual calorie needs, and advise prioritizing protein foods at every meal. That is 50 to 100 percent above the RDA, which itself has not changed, although work toward updating it has begun.
The new target lines up with much of the research in this article, but it has critics. A perspective in the Journal of Nutrition argued that it rests mainly on a rapid review of weight-management trials and gives limited attention to how protein intake relates to heart disease, type 2 diabetes, chronic kidney disease, cancer, and bone health. Writing in a nephrology journal, other critics questioned the strong emphasis on a high intake of 1.2 to 1.6 grams per kilogram, mostly from animal sources, and saw an internal contradiction between that much protein and the limits on saturated fat. Both points deserve weight. The practical takeaway is that 1.2 to 1.6 grams per kilogram is a reasonable range for healthy adults, with good support for muscle and weight management but less known about long-term chronic disease outcomes, and that where your protein comes from still matters.
How much protein you need, by goal
Here is how the evidence translates into daily targets. The per-pound column is the per-kilogram figure divided by 2.2046 (about 2.2), and the last column shows what each range means for a 165 pound adult.

These are ranges, not magic numbers, and each row is explained below. If you carry substantial excess body fat, use a healthy or goal weight rather than your current weight.
For building muscle, the strongest single piece of evidence is a 2018 meta-analysis of 49 trials with 1,863 people doing resistance training. Protein supplementation increased gains in strength and muscle size, and the benefit for lean mass leveled off at a total intake of about 1.62 grams per kilogram per day. That plateau was statistically uncertain, with a 95 percent confidence interval running from about 1.03 to 2.20, which is why the authors suggested that people who want to be sure of maximizing gains aim for about 2.2 grams per kilogram. A study of eight experienced bodybuilders using the indicator amino acid method reached a strikingly similar number: an average requirement of 1.7 and a recommended intake of 2.2 grams per kilogram.
The returns shrink well before that ceiling. A dose-response meta-analysis of 105 studies found lean mass rose about 0.39 kilograms for every extra 0.1 gram per kilogram of daily protein below about 1.3 grams per kilogram, but only about 0.12 kilograms per 0.1 above it. A 2022 meta-analysis of 74 trials found the lean-mass benefit of eating more protein was significant for adults under 65 eating at least 1.6 grams per kilogram, and for adults over 65 eating 1.2 to 1.59, when paired with resistance training. The International Society of Sports Nutrition puts the general range for exercising people at 1.4 to 2.0 grams per kilogram. So is 100 grams a lot? For a 120 pound person it is about 1.8 grams per kilogram, solidly in the muscle-building range. For a 165 pound person it is about 1.3, in the lower half of the new guideline. For a 200 pound person it is about 1.1, and for 250 pounds about 0.9, barely above the minimum. Two hundred grams, by contrast, is about 2.7 grams per kilogram for a 165 pound person, beyond what muscle building requires and territory best reserved for a short, aggressive cut. And 30 grams a day is too little for nearly any adult, though it is a very good amount per meal.
How much protein per meal, and the 30 gram myth
The idea that your body can only use 20 to 30 grams at a time comes from real studies. In a 2009 experiment, young men who did an intense leg workout and then drank 0 to 40 grams of egg protein saw muscle protein synthesis max out at 20 grams, with more of the extra protein oxidized for energy.
That finding was narrower than the rule it spawned. After a whole-body workout, 40 grams of whey produced a greater muscle-building response than 20 grams. And a 2023 study using multiple isotope tracers found that eating 100 grams of protein after exercise produced a larger and much longer anabolic response, lasting more than 12 hours, than 25 grams, with more dietary amino acids reaching the blood and being built into muscle, and little change in how much was burned off. Its authors concluded the response has no fixed upper limit. Other researchers cautioned that the study involved recreationally active young men, that the result may not apply to everyone, and that it does not make spreading protein across meals pointless.
Is spreading protein out worth it? The evidence is genuinely mixed. In one small crossover study, eating about 30 grams at each of three meals produced 25 percent higher 24-hour muscle protein synthesis than eating most of the day's protein at dinner. But in a study of middle-aged and older adults, the total amount mattered and the pattern did not: raising protein from 0.8 to 1.5 grams per kilogram improved protein balance whether it was spread evenly or skewed. The practical middle ground, from a review of the per-meal research, is about 0.4 grams per kilogram per meal across at least four meals, which reaches 1.6 grams per kilogram per day. For most adults, that is roughly 25 to 40 grams per meal.
Timing around workouts matters less than people think. A 2013 meta-analysis of randomized protein timing trials found that once other factors were accounted for, eating protein right before or after training made no significant difference to muscle growth or strength, and total daily protein was the strongest predictor of muscle growth. Protein after 65
Aging muscle responds less to protein, and that changes both the daily target and the dose per meal. The PROT-AGE study group recommends that healthy adults over 65 eat at least 1.0 to 1.2 grams per kilogram per day, 1.2 or more if they exercise or are otherwise active, and more during acute or chronic illness. An expert group from the European Society for Clinical Nutrition and Metabolism made nearly identical recommendations, with 1.2 to 1.5 grams per kilogram for older adults who are ill or at risk of malnutrition. Treat those as floors rather than targets: the new U.S. goal of 1.2 to 1.6 grams per kilogram applies to older adults too.
Per meal, older muscles need more. One analysis estimated that older men needed about 0.4 grams per kilogram in a single meal to max out muscle protein synthesis, compared with about 0.24 for young men, roughly 30 grams versus 18 grams for a 75 kilogram person. That is a good argument for a protein-rich breakfast, which for many people is the most carbohydrate-heavy, protein-light meal of the day.
There is an honest caveat. In a controlled trial of older men with physical limitations, raising protein from 0.8 to 1.3 grams per kilogram did not increase lean mass, strength, or physical function, though it did reduce fat mass. Meta-analyses suggest the muscle benefit of extra protein in older adults shows up mainly when it is combined with resistance training. Protein is the raw material; lifting is the signal to use it.
Protein for weight loss and on GLP-1 medications
When you eat less, protein does two jobs: it helps you hold on to muscle, and it tends to keep you fuller. A meta-analysis of energy-restricted trials lasting about 12 weeks on average found that higher-protein diets led to modestly more weight and fat loss than standard-protein diets, and preserved about 0.4 kilograms more lean mass. A review of the weight-management evidence concluded that intakes of 1.2 to 1.6 grams per kilogram, potentially with about 25 to 30 grams per meal, improve appetite and body-weight management, while noting that long-term results depend heavily on sticking with the diet.
When a steep calorie deficit is combined with hard training, the case for going higher is stronger. In a four-week trial, young men eating about 40 percent fewer calories than they needed, while doing resistance and high-intensity interval training six days a week, gained about 1.2 kilograms of lean mass on 2.4 grams of protein per kilogram, versus almost none on 1.2, and lost more fat. The researchers provided every meal, so treat that as a best case rather than a typical result. The International Society of Sports Nutrition suggests 2.3 to 3.1 grams per kilogram may be needed to maximize lean-mass retention in resistance-trained people during a calorie deficit. That is a short-term tool for a specific situation, not everyday advice.
GLP-1 medications such as semaglutide and tirzepatide make protein more urgent, because they can cut appetite so sharply that intake falls. A 2025 joint advisory from four medical and nutrition societies lists muscle and bone loss among the main challenges of treatment. It notes that targets of 1.2 to 1.6 grams per kilogram have been proposed during active weight loss, that for people with obesity current body weight can overestimate needs, and that an absolute target of 80 to 120 grams a day is a practical alternative, alongside resistance training. Vegetarians and vegans
Gram for gram, most plant proteins produce a smaller muscle-building response than animal proteins. They are somewhat less digestible, contain lower amounts of some essential amino acids, and most are lower in leucine, the amino acid that switches on muscle protein synthesis. That does not mean plant eaters cannot build muscle; it means quantity and variety matter a little more.
In a 12-week study of previously untrained young men starting resistance training, habitual vegans eating about 1.6 grams per kilogram from whole plant foods plus soy protein isolate gained as much leg muscle and strength as omnivores eating the same amount from mixed foods plus whey. The new federal guidelines likewise advise vegetarians and vegans to combine plant protein sources for a better amino acid balance. In practice: aim for the middle or upper part of your range, mix legumes, soy, and grains across the day, and consider a soy or pea protein powder if food alone falls short. Pregnancy and endurance training
Protein needs rise in pregnancy, especially late in pregnancy. The RDA for pregnancy is 1.1 grams per kilogram per day, a single figure for all stages. Studies using the indicator amino acid method suggest needs are higher and change as pregnancy progresses: about 1.2 grams per kilogram early and about 1.5 late. More is not automatically better, though. In a large study of pregnant women, intakes above 100 grams a day were linked to a slightly higher risk of preterm birth than moderate intakes of 80 to 90 grams, while very low intakes, under 60 grams, were linked to low birth weight. Moderate, adequate intake is the goal, and your obstetric provider should set your target.
Endurance athletes need more than the RDA too. In a study of trained runners, the protein requirement after a 20 kilometer run was estimated at about 1.65 grams per kilogram, with a recommended intake of about 1.8. It was a study of six men, so treat it as a signal rather than a verdict, but it suggests endurance athletes can comfortably aim for the upper part of the general range.
Can you eat too much protein? What about your kidneys?
For healthy adults, the evidence is reassuring. A meta-analysis of 28 trials with 1,358 participants compared higher-protein diets (at least 1.5 grams per kilogram, 20 percent of calories, or 100 grams a day) with normal or lower intakes and found that the change in kidney filtration over time did not differ; the authors concluded that higher intakes do not adversely affect kidney function in healthy adults. In a small, year-long crossover study of 14 trained men averaging about 2.5 to 3.3 grams per kilogram, there were no harmful effects on blood lipids, liver function, or kidney function. A review of the broader evidence found no evidence-based link between higher-protein diets and kidney disease or poor bone health.
There are two important exceptions. First, if your kidney function is already reduced, the rules change. In an 11-year study of women, protein intake was not linked to kidney decline in those with normal kidney function, but in women with mild kidney impairment (an estimated GFR of about 55 to 80), each additional 10 grams a day was associated with faster decline, especially from non-dairy animal protein. People with chronic kidney disease should follow the protein target set by their nephrologist or renal dietitian under current kidney nutrition guidelines.
Second, there is a cautious expert view at the top end. The 2025 GLP-1 joint advisory recommended that prolonged intakes at or above 2 grams per kilogram per day be avoided because of potential adverse health effects, and the Journal of Nutrition critique of the new guidelines pointed out how little attention protein's links to chronic disease received. Most trials of very high intakes are short and small. A sensible reading: for healthy adults who are not pregnant, up to about 1.6 grams per kilogram is well supported, and 1.6 to 2.2 is a reasonable range for people building muscle, though intakes above about 2 are best treated as a short-term tool rather than a lifelong habit.

A day built from these foods gets close to 100 grams without much effort: Greek yogurt and two eggs at breakfast (about 29 grams), a chicken breast at lunch (35), a glass of milk as a snack (8), and a salmon fillet at dinner (25), for just under 100 grams before counting the smaller amounts in bread, grains, and vegetables. A plant-based version might pair tofu at two meals with a cup each of lentils and black beans for about 55 to 77 grams depending on the tofu, with whole grains, nuts, seeds, or a scoop of plant protein making up the rest.
